Rice (basmati)

TLDRLast updated 4 September 2026

Basmati is rated green at a full cup cooked, 190 g, with every FODMAP group recording zero. A plate of pilau that leaves you bloated is therefore telling you nothing about the grain. It is telling you about the onion softened in ghee at the start, the stock the rice drank up, or the curry it arrived underneath.

Is rice (basmati) low FODMAP?

The aroma is the interesting part of basmati, and it is not a carbohydrate. The popcorn-and-jasmine smell of a long grain comes from a volatile compound the plant makes in vanishingly small quantities, which has nothing to offer gut bacteria. That is why an aromatic rice tests the same as a plain one: the cup comes back empty across excess fructose, lactose, fructans, GOS, sorbitol and mannitol. White rice sets out why milled rice behaves this way, and basmati simply confirms that flavour and FODMAP content are independent of each other.

Rice (basmati) and IBS: what to know

Basmati is the rice of dishes built on aromatics, which is where its reputation for trouble comes from. Pilau and biryani begin with onion browned in fat and often finish under a scatter of fried onion, while onion powder is rated red and turns up in a great many spice blends sold for exactly these meals. Stock is the quieter one: fructans dissolve in water, so a grain simmered in an onion broth takes up whatever has leached into it. Whole spices are not the issue. Cardamom, cumin seed, bay and cinnamon carry nothing at all.

Gut-friendly ways to eat rice (basmati)

Cook it absorption style with whole spices and a knob of ghee, and let the aromatics come from things that are not alliums: bruised cardamom, a cinnamon stick, bay, toasted cumin, saffron, and the tops of spring onion stirred in at the end. Where a recipe wants savoury depth, reach for low FODMAP stock or plain water with a strip of lemon zest rather than a cube. Rinsing and soaking change the texture and not the rating. Then serve it beside a curry you have built yourself on garlic-infused oil, ginger and chilli.

Frequently asked questions

Is basmati rice better for IBS than other rice?

Not on FODMAPs, since the plain rices in this guide all come back low. Brown rice is rated green as well and brings more fibre with it, which suits some guts and scratches others. Basmati’s real advantage is culinary: it cooks into separate dry grains that hold a sauce instead of turning claggy, so it is the easier one to put under a curry.

Is biryani low FODMAP?

Usually not, and the rice is the innocent party. A standard biryani layers grain over a marinated base built on onion and garlic, then finishes with a heap of fried onion, and all of it stays in the pot. Made at home with garlic-infused oil, ginger, whole spices, a yoghurt you tolerate and chicken, the same dish becomes a solid low FODMAP dinner.

Do I need to measure basmati rice on a low FODMAP diet?

No. The tested cup records nothing in any of the six groups, so there is no figure that climbs as the serve grows. That makes rice one of the few things you can put on a plate by eye during elimination. Measure the sauce, the chutney and the naan instead, because those are the parts of an Indian meal that actually carry a load.

Is takeaway pilau rice low FODMAP?

Usually not. Restaurant pilau is nearly always started with onion and garlic in ghee and then finished in a seasoned stock, and both sets of fructans dissolve into liquid the rice goes on to absorb. Plain boiled or steamed basmati is the safer order, with the flavour coming from whatever you choose to put on top of it.
