Soy Sauce

TLDRLast updated 3 September 2026

Yes. Two tablespoons of soy sauce, 42 g, record zero across all six FODMAP groups and are rated green, which makes it one of the few genuinely strong savoury flavours that survives an elimination diet intact. Two tablespoons is a real cooking amount rather than a trace, enough to season a stir-fry for two. The catch with soy sauce is salt, not FODMAPs.

Is soy sauce low FODMAP?

Whole soybeans are heavy in GOS, so a clean reading from a soy product catches people out. Processing is what decides it. Firm tofu is rated green because the GOS-carrying liquid is pressed away, and soy sauce is a brewed and strained seasoning rather than the bean itself. At 42 g, fructans, GOS, lactose, excess fructose, sorbitol and mannitol all read zero. Soy milk shows the same principle from the other side, since the version made from whole soybeans and the one made from soy protein are rated differently in this guide.

Soy Sauce and IBS: what to know

Two separate things get tangled here. Soy sauce is usually brewed with wheat, which matters a great deal for coeliac disease but does not surface as fructans at the tested serve; tamari is the wheat-free version and is also rated green in this guide. The other is sodium. Soy sauce is very salty, and salt neither ferments in the bowel nor counts as a FODMAP, but a lot of it in one sitting is worth pacing if you are already prone to bloating or reflux. Neither point makes this a trigger food.

Gut-friendly ways to eat soy sauce

Use it where the allium base used to be. A splash late in a hot pan supplies the savoury weight a stock cube was providing, and the cube is rated red on fructans while this is not. It works with fresh ginger, sesame oil and rice vinegar for a dressing, or brushed onto roast vegetables, eggs and plain rice. Read the bottle anyway: teriyaki, sweetened soy and most bottled stir-fry sauces are soy sauce with garlic, onion or honey added, and those are separate products with separate ratings.

Frequently asked questions

How much soy sauce can I have on a low FODMAP diet?

Two tablespoons is the amount tested, and it is rated green with nothing recorded in any FODMAP group, which is already more than most dishes need. The data does not describe larger amounts, so it is not a licence to pour, but there is no reason to ration an ordinary seasoning splash. Salt is the more sensible thing to keep an eye on.

Is soy sauce gluten-free?

Usually not. Standard soy sauce is brewed with wheat as well as soybeans, so it does not suit coeliac disease even though it is low FODMAP at the serve tested here. Tamari is the version brewed without wheat and is rated green too. With IBS and no coeliac diagnosis, either bottle is fine; with both conditions, buy tamari and check the label.

Soy makes me bloated, so should I avoid soy sauce?

It depends what actually reacted. Whole soybeans and some soy milks carry GOS, while soy sauce records none of it at the tested serve, so a reaction to a bowl of edamame does not predict a reaction to the sauce. Soy allergy is a separate matter and is not a FODMAP question at all. Testing one soy food tells you very little about the others.

Are all soy sauces low FODMAP?

The plain brewed kind is the one tested here. Dark soy, light soy and reduced-salt bottles are close cousins, but the flavoured ones are not: teriyaki, sweet soy such as kecap manis, and most marinades built on a soy base include garlic, onion or a high fructose sweetener. Anything with a long ingredient list needs reading rather than assuming.
